Plyometric Training Guide: Types, Volume and Progression
What the stretch-shortening cycle is, fast vs slow SSC, entry criteria, the intensity ladder, contact volume, weekly scheduling and safe progression.
Plyometrics are the most direct way to train vertical jump power — and the easiest to get wrong. The difference between productive and harmful plyometrics is not the exercise name; it is readiness, volume and recovery.
What the stretch-shortening cycle is
A quick stretch followed by an immediate shortening produces more force than a pure concentric contraction. That extra output — stored elastic energy plus the stretch reflex — is the engine of jumping.
Fast vs slow SSC
Fast SSC movements have ground contact under 0.25 seconds (depth jumps, reactive hops) and build reactive power. Slow SSC movements last longer (box jumps, countermovement jumps) and build force absorption and redirection. Jump athletes need both.
Are you ready?
High-intensity plyometrics require four things:
- Squat at least 1.5x bodyweight.
- No acute lower-limb injury history (Achilles, patellar, ACL).
- At least 3 months of systematic strength training.
- A clean depth drop from 30 cm with a stable, quiet landing.
The intensity ladder
Match intensity to readiness:
- Low: pogo jumps, low box jumps, ladder drills.
- Moderate: box jumps at 40–60 cm, hurdle hops.
- High: depth drops, depth jumps, loaded jumps.
Volume and contacts
Dose plyometrics in foot contacts: 50–100 quality contacts per session, and weekly totals of 60–100 (beginner), 100–150 (intermediate) or 120–200 (advanced). Harder jumps get fewer contacts; log them or the dose is a guess.
Weekly scheduling
Two high-intensity plyometric sessions per week with 48–72 hours between them is the productive band. Use the other days for strength, low-intensity technical work and recovery — daily high-intensity plyometrics fail through CNS and tendon fatigue, not lack of effort.
Progression and regressions
Progress by height or distance first, then sets, and add no more than 10% weekly volume. Regress when contact time lengthens, landings get loud or jump tests drop more than 5% — those are quality gates, not suggestions.
