Jump Training Frequency & Programming Guide
How often to train, how to structure a week, sets and reps per goal, the macrocycle framework, deloading and in-season maintenance.
Frequency and programming are where training plans live or die: the right exercises at the wrong dose produce fatigue without adaptation.
Frequency by experience level
Use these starting points:
- Beginner (under 6 months): 2–3 sessions/week, 45–60 minutes.
- Intermediate (6–24 months): 3–4 sessions/week, 60–90 minutes.
- Advanced (over 2 years): 4–5 sessions/week with proper splits.
The weekly template
A workable split: high-intensity plyometrics Monday and Thursday, strength Tuesday and Friday, low-intensity or recovery work Wednesday and Saturday, full rest Sunday. Keep at least 48 hours between hard plyometric sessions.
Session design
Strength: 3–5 reps at 80–90% 1RM with 3–5 minutes rest. Power: 3–6 reps of loaded jumps or cleans with 2–5 minutes rest. Plyometrics: 4–6 sets of 3–5 reps, 50–100 total contacts. Everything is dosed by quality — rest long enough that every rep is maximal.
The macrocycle framework
A 12–16 week block runs base adaptation (weeks 1–4, RPE 6–7), max strength (weeks 5–8, RPE 8–9), power conversion (weeks 9–12, RPE 7–8) and peak/testing (weeks 13–14). Re-test after the deload and let the next block follow the data.
Deloading
Deload every 4–6 weeks — half volume at the same intensity is the safest method. Many PRs happen the week after a deload, not during the hardest week.
In-season maintenance
In-season, keep intensity high and volume low: 1–2 strength sessions at 80%+ 1RM and one plyometric session of 30–50 contacts, more than 48 hours before games. Weekly CMJ is the canary — a drop over 5% means reduce volume.
