Sports-performance research consistently finds benefits in the 3-6 mg/kg range for strength, power and endurance tasks, with little added benefit and more side effects above that. The most recent meta-analyses (Grgic et al., 2020) confirm small but meaningful improvements in muscle strength and power. Individual sensitivity varies: habitual users may need the upper end of the range, while non-users can respond strongly to as little as 1-2 mg/kg.
Practical notes
Take caffeine 45-60 minutes before training or competition, avoid late-afternoon use to protect sleep, and test your response in training before using it on game day. Caffeine is a performance aid, not a substitute for sleep, hydration or nutrition. Caffeine pills give the most precise dose if you want to hit an exact mg/kg target.

EFSA considers 400 mg/day safe for healthy adults, with about 200 mg as a single acute dose.
