Dumbbell Snatch
A friendlier single-arm version of the snatch pattern, with low equipment demands and the ability to expose left/right power differences. Use hip drive to launch the dumbbell upward — great for home or general gym settings.
Glutes, hamstrings, shoulders, traps, anti-rotation core3-5 sets × 3-5 reps per side

Coaching cues
- 1.Pre-load from a hip hinge — don't squat into it
- 2.Dumbbell travels close to the body — no forward fling
- 3.Lock the scapula and core quickly overhead
- 4.Train both sides equally; weak side first
Detailed training method
[Steps]1. Hold a dumbbell in one hand→2. RDL-style pre-load→3. Explosive triple extension→4. Arms guide the dumbbell overhead→5. Quick dip into the catch→6. Stand and lock→7. Switch hands
[Common Errors]✗ Dumbbell drifts away→keep it close ✗ Arms lead→legs drive ✗ Unstable catch→lock the shoulder fast
[Progressions]Light→heavy→single-arm→both arms→alternating→continuous
[Jump-Specific]Develops unilateral power; lower technical barrier than the barbell version but just as effective; great for home training
With shoulder instability, use kettlebell swings or clean pulls instead

Starting from mid-thigh (hang position), skip the first pull from the floor and perform the second and third pulls directly

From the hang position, perform triple extension plus a maximal shrug; the feet may leave the ground (jump), but the arms don't pull — the bar rises only from lower-body explosion
